Cold plunge protocol

There is no consensus protocol in the literature, so this page gives you the ranges studies actually used, the timing caveat that matters, and how to build up safely.

Temperature

Published cold water immersion research commonly works in the range of roughly 50 to 59 °F (10–15 °C). Every mainstream chiller reaches at least 42 °F, so this is not a hardware constraint.

Colder is not automatically better. It is a different intervention from what was studied, the cold shock response strengthens as the water gets colder, and a temperature you dread is a temperature you skip. See cold plunge temperature guide.

Duration

Minutes rather than seconds or half-hours, and it moves inversely with temperature — colder means shorter. That is the honest summary, and being more precise would be inventing a consensus the literature does not have.

If you lower the temperature, lower the duration too. Treating a colder plunge as a stronger version of the same session is the wrong mental model.

Timing relative to training

The single most practically useful finding in this area, and it is usually omitted.

Roberts et al. in the Journal of Physiology reported that cold water immersion immediately after resistance training attenuated acute anabolic signaling and long-term strength adaptations. If your goal is hypertrophy or strength, that argues for separating the cold from the training session.

  • Training for strength or size? Put the cold at a different time of day, or on a rest day.
  • Training for endurance, or not training for adaptation? A smaller consideration.
  • Plunging for how it makes you feel rather than for recovery? Timing relative to training matters much less.

Building tolerance

The cold shock response attenuates with repeated exposure — habituation is real and it is well documented in the safety literature. That is the case for building up rather than starting at your target.

  1. 1Start warmer than you think. Around 59 °F, the warm end of the research band.
  2. 2Start shorter than you think. Getting in and out is a complete first session.
  3. 3Add duration before you lower temperature. One variable at a time.
  4. 4Go regularly rather than intensely. Consistency almost certainly matters more than any single hard session.
  5. 5Expect the first 30 seconds to be the worst. The cold shock response peaks early and settles.

People who start at 40 °F because it sounds serious frequently stop within a month. That is a predictable response to making something unpleasant enough to avoid, not a failure of will.

Breathing

The gasp on entry is an involuntary reflex, not a lack of composure. What you can do is enter slowly and controlled so the reflex happens with your head well clear of the water, and then focus on slowing your breathing back down over the first 30 seconds as the response settles.

Afterwards

  • Warm up gradually. Dry off, put layers on, move around. A scalding shower immediately afterwards is a large thermal swing on top of one you just took.
  • Expect to keep cooling for a while. Core temperature continues to fall after you get out — the 'afterdrop'. This is normal and it is why you should not go straight back into a sauna without a pause.
  • Do not drive immediately if you are shivering hard.

Frequency

No consensus in the literature, and we are not going to invent one. What is clear is that habituation requires regularity, so a sustainable pattern beats an ambitious one. Two or three times a week that you actually keep up is worth more than daily for a fortnight.

Safety, restated

  • Never head-first. The gasp reflex underwater is the mechanism behind cold water drownings.
  • Never alone, when you are new to this.
  • Never after alcohol.
  • Get out if you feel unwell — dizziness, unusual numbness or confusion mean the session is over.
  • Medical conditions change this entirely. Ask a doctor.

Whatever you have seen online, they do not belong in the same session.
